A Gentle Welcome to Week 3

We’ve made it to Week 3—honestly, just take a second and let that sink in. Sometimes I have to laugh, because just a couple of weeks ago, I remember wondering quietly if I’d really show up for this, or if life would get in the way, as it so often does. Maybe you had those doubts too. Still, here we are. Some days, it’s been easy—maybe even something you’ve looked forward to. Other days, not so much. But somehow, you kept coming back. That’s bigger than it sounds. There’s a comfort in it now, isn’t there? The simple act of sitting down, settling in, maybe exhaling a sigh that feels like it’s coming from your bones. It’s not just exercise anymore. It’s become this small, steady anchor—something you can count on, even if everything else is spinning a bit.

Week 1 was like introducing yourself to a neighbor you’ve never really spoken to—only this neighbor is your own body. We took it slowly. Rolled out our shoulders, circled our ankles, noticed parts of ourselves waking up that maybe felt ignored or a little creaky. There was that newness, maybe a hint of awkwardness, maybe even a laugh at how odd some of it felt. Moving while seated, realizing you didn’t have to drop to the floor to get something meaningful out of the practice—it was strangely freeing. Bit by bit, shape by shape, we started building trust, just laying down the bricks for something lasting, all the while noticing every little tingle, every curious breath. Then, Week 2 brought a little more fire. We explored stability, we tested our balance, and we probably found some edges we didn’t know were there. Maybe you felt a little soreness, or maybe you felt a surge of unexpected energy. Both are perfect. Both are signs of life.

Now, as we step into Week 3, the invitation is to go deeper. Deepening doesn’t necessarily mean doing harder poses or pushing until you’re shaking. In yoga, depth is often invisible. It’s about the quality of your attention. It’s about noticing that pause at the top of your inhale. It’s about feeling the subtle engagement of a muscle deep in your hip that you couldn’t feel two weeks ago. We are moving from “doing” yoga to “feeling” yoga. We are shifting from the external shape to the internal experience.

This week, we’re going to play with contrasting energies. We’ll find strength in our center—our literal and metaphorical core—but we’ll balance it with the softness of fluid movement and the deep release of Yin. Life requires both, doesn’t it? We need the grit to hold ourselves upright when things get heavy, but we also need the grace to flow around obstacles like water. Your practice on the chair is a safe laboratory to experiment with these energies.

I want you to pay close attention to the tiny shifts this week. Maybe your shoulders drop away from your ears a little faster than they used to. Maybe your breath is smoother, less jagged. Maybe you’re just a little kinder to yourself when you wobble. These are the victories that matter. The fancy poses are fun, but that kindness? That awareness? That’s the real yoga. So, settle in. Adjust your seat. Let’s see what Week 3 has to teach us.

Day 17 — Abs, Obliques, Hip Flexors, Back & Feel-Good Stretch

We begin this week by tending to our center. I know, the word “abs” can sometimes make us cringe or tense up, triggering memories of endless crunches or feeling like we aren’t “strong enough.” But today isn’t about punishment; it’s about support. Think of your core not as a vanity project, but as the corset of strength that holds you upright in the world. When we sit tall in the chair, engaging the belly just a tiny bit—pulling the navel gently toward the spine—we are literally supporting our own backs. It’s a way of having your own back, quite literally.

As we move through the oblique twists today, I want you to focus on the sensation of wringing out a wet towel. It’s a cleansing feeling. We aren’t jerking or forcing the spine; we are coaxing it. Notice the heat starting to build in the belly. It might feel like a small fire, a little bit of shaking maybe. That shaking is just energy moving. It’s your nervous system learning a new pattern. Breathe right into that heat. Don’t run from it. It’s reminding you of your own power.

We also work into the hip flexors today—those tight, stubborn muscles at the front of the hips that get so short when we sit for long periods. When we stretch them out, extending one leg back or to the side, it can feel intense. Emotions live in the hips, they say. So if you feel a flash of irritation or a sudden urge to stop, just notice it. Soften your jaw. And then, the reward: that feel-good stretch at the end. There is nothing quite like the feeling of lengthening a muscle that has just been working hard. It’s that sweet sigh of relief, the body’s way of saying “thank you.” Let yourself linger there.

Day 18 — Lymphatic Drainage Flow & Massage

Some days, the body just feels… heavy. You know that feeling? Like your limbs are made of lead, or there’s a sluggishness that coffee just can’t touch. That’s often our lymphatic system asking for a little help. Unlike our blood, which is pumped by the heart, the lymph fluid—the body’s waste removal system—only moves when we move. Or when we breathe deeply. Or when we massage it. So today is a very different kind of practice. It’s quieter, softer, almost medicinal.

We’ll use a lot of tapping today. Gentle rhythmic tapping on the chest, down the arms, along the legs. It might feel silly at first, drumming on your own body, but close your eyes and feel the vibration. It wakes up the skin. It sends a signal to the tissues underneath to wake up and flow. We’ll also do some self-massage around the neck and collarbones. This is an act of supreme self-care. We are so used to touching others—partners, children, pets—or typing on screens, that we rarely touch our own bodies with kindness and intent.

The movements today are repetitive and rhythmic, mimicking the pulse of the body. We aren’t trying to stretch far; we are trying to pump fluid. Think of a gentle tide washing in and out. If you find your mind wandering because it feels “too easy,” bring your attention back to the sensation of your hands on your skin. Feel the warmth you’re creating. By the end of this session, you might not feel like you’ve “worked out,” but you might feel lighter, clearer, less puffy. It’s a subtle shift, a feeling of being unblocked. Drink a big glass of water after this one; your body will need it to flush everything out.

Day 19 — Spine Flow & Alternate Nostril Breath

The spine is our antenna. It connects the grounded energy of the seat to the rising energy of the crown of the head. Today is all about keeping that channel clear and flexible. We tend to think of the spine as a single stick, but it’s a chain of pearls, designed to move in so many directions—flexion, extension, twisting, side bending. When we stiffen up, usually from stress or sitting still too long, we lose access to that freedom.

So today, we flow. Cat and Cow poses become a rolling wave. Imagine each vertebra moving one at a time. It’s okay if it feels “chunkier” than that, like blocks moving together. Just visualize the space opening up between the bones. Close your eyes as you spiral your chest open to the side. Don’t worry about how it looks; focus on how it feels. Is there a sticky spot behind the shoulder blade? Is the lower back asking for a little more gentleness? Listen to those whispers.

We end with Nadi Shodhana, or Alternate Nostril Breathing. This is magic for a busy mind. If you’ve been feeling scattered or anxious, this is your medicine. By blocking one nostril and breathing through the other, then switching, we balance the left and right hemispheres of the brain. It feels a bit technical at first—figuring out the fingers, remembering to switch—but once you find the rhythm, it’s incredibly soothing. It’s like rocking a baby to sleep. The mind has to focus on the pattern, so it can’t worry about the grocery list. You might finish this session feeling a profound, quiet buzz, like the silence after a loud noise has finally stopped.

Day 20 — Water Element Flow

Water takes the shape of whatever container it’s in. It doesn’t resist; it yields, yet it is powerful enough to carve canyons over time. Today, we embody that water element. This practice is for those days when you feel rigid, stuck, or brittle. We are going to melt the edges. There are no sharp lines in today’s movements, no holding poses for a strict count of five. Instead, we sway.

We’ll move the arms like seaweed drifting in the ocean current. We’ll circle the hips in the chair, grinding out the tension in the lower back with soft, circular motions. I want you to imagine you are moving through honey or warm water. There’s a viscosity to the air around you. This quality of movement is so good for the joints—it lubricates them without the jarring impact of linear exercise.

Allow your breath to be the ocean. Let the inhales swell and the exhales recede. If you catch yourself stiffening up, trying to “do the pose right,” just let it go. Shake out your hands. Roll your neck. Return to the fluidity. It’s deeply relaxing, hypnotic almost. You might find emotions rising up when you move this way; water is connected to our emotional body. Let them flow through just like the breath. By the time we finish, the goal is to feel less like a statue and more like a river—capable of moving around whatever rocks life throws in your path today.

Day 21 — Relax & Stretch Deep (Yin Yoga)

And now, we slow it all the way down. Yin Yoga. This is often the hardest practice for people, even though it looks the easiest. In Yin, we don’t flow. We don’t pump. We come into a shape—maybe a gentle forward fold over the legs, or a hip opener—and we stay. We stay for time. One minute, two minutes, maybe three. We use the chair to support us so we aren’t straining, but we allow gravity to do the work.

The challenge here isn’t muscular effort; it’s the mental effort of staying still. When we stop moving, the mind starts talking. “My nose itches.” “I should be doing laundry.” “Is this working?” “This is boring.” That’s normal. That’s just the mind doing its job. Your job today is to watch those thoughts like clouds passing by, without chasing them. Notice the physical sensation—the dull ache of a deep stretch is okay; sharp, shooting pain is not. Find that edge where you feel something, but you can still breathe calmly.

As we hold these shapes, we are targeting the connective tissues—the fascia, ligaments, and joints—rather than the muscles. These tissues need time and gentle pressure to hydrate and release. You might feel an urge to fidget. Resist it gently. Soften your belly. Soften the space between your eyebrows. This is the practice of surrender. It’s learning to be comfortable with discomfort. It’s a profound skill that translates directly to life off the chair. When things get tough, can you soften instead of hardening? Can you breathe through it?

Day 22 — Sun Salutation A & B (Chair Version)

After the stillness of Yin, we bring the sun back in. Sun Salutations are the classic “prayer in movement” of yoga. Traditionally done standing, they can be incredibly powerful from the chair too. This is about rhythm, heat, and greeting the day (even if you’re doing this at 8 PM!). We link one breath to one movement. Inhale, arms sweep up. Exhale, fold forward. Inhale, lift the chest. Exhale, soften.

We’ll go through the classic flows—Surya Namaskar A and B. We’ll modify the lunges and the “downward dogs” using the chair, but the energy is the same. It’s a building of internal fire. You might break a little sweat today. It feels good to move with a steady cadence. It’s almost a dance. Once you learn the sequence, you stop thinking about “what comes next” and you just ride the wave of the breath.

I love this practice because it feels like a complete reset. It wakes up every major muscle group. It gets the heart rate up just a touch, flushing fresh blood to the brain. Focus on extending through your fingertips. Imagine you are gathering up energy with every inhale and clearing out stagnant energy with every exhale. Even sitting down, you can feel tall, expansive, and radiant. It’s a celebration of what your body can do right now, today.

Day 23 — Bone Density & Light Weight Training

We wrap up the week by adding a little resistance. If you have light weights (water bottles or soup cans work perfectly!), grab them. If not, your own body weight and isometric squeezing are plenty. As we age, maintaining bone density and muscle mass becomes one of the most critical things we can do for our longevity and independence. This isn’t about bodybuilding; it’s about life-building.

We move slowly today. Momentum is not our friend when we are working with weights. We want controlled, deliberate movements. A bicep curl. A gentle overhead press. A leg extension held for a count of three. Feel the muscle engage. Imagine wrapping your muscles around your bones, hugging them tight. That compression is what signals the bones to stay strong.

There is a specific kind of confidence that comes from feeling strong. Knowing you can lift a grocery bag, open a heavy door, or catch yourself if you stumble—that is freedom. So as we lift these small weights, I want you to connect to that feeling of capability. It might burn a little. Your arms might tremble on the last rep. That’s wonderful. That’s you getting stronger. Smile through the effort. You are investing in your future self with every single repetition.

Celebrating the Journey So Far

Take a moment to just pause. Look back at the last three weeks. Think about that very first day. Maybe you felt stiff, maybe you felt skeptical. And look at you now. You’ve navigated through sluggish days, energetic days, days where balance was tricky, and days where you felt like you could float. You’ve breathed into your back, you’ve strengthened your bones, and you’ve quieted your mind. That is no small thing.

Consistency is the hardest part of any practice. It’s easy to start; it’s hard to keep going when the novelty wears off. But you are here. You are doing it. You are proving to yourself that you are worth this twenty or thirty minutes a day. That you are worth the effort.

Maybe the changes are small. Maybe you can reach a little further down your shin than you could before. Maybe you sleep a little better on the days you practice. Or maybe the change is just that you actually look forward to sitting in the chair and closing your eyes. Whatever it is, celebrate it. Hold it close. You are building a reservoir of well-being, drop by drop. Be proud of yourself. I certainly am. Let’s rest up, drink some water, and get ready for the final stretch in Week 4.
